Training frequency — how many times a week a muscle gets trained — is treated as a decision with a right answer. It mostly is not. Once you have set a client's weekly volume, spreading it over more sessions changes the growth result less than the argument about it suggests, and for most online clients the number of sessions is settled by their week before you open the program builder.
That does not make frequency irrelevant. It makes it useful for a different reason than the one it usually gets defended for. This covers what frequency actually buys you, where it stops paying, and how to build a sensible week for a client with two training days or five.
Set the weekly volume first.
Split it over however many days the client reliably trains, keeping each muscle under about ten hard sets a session.
Then stop thinking about it and go and look at whether the loads are moving.
Frequency is how you distribute volume, not a second dose
Frequency means two different things and coaches switch between them mid-sentence. Sessions per week is a schedule. Sessions per muscle per week is the programming variable, and it is the one that matters here. A client training four days on an upper/lower split trains four times a week and trains each muscle twice.
The second thing worth being clear about is that frequency does not add training. If a client does 16 hard sets for back in a week, moving from one back session to two does not give them more work — it gives them the same work in smaller pieces. Volume is the dose. Frequency is how you hand it over. Everything below assumes you have already decided how much weekly volume the client needs; if that number is wrong, no arrangement of it will save the block.
This is why the question "how many times a week should I train chest?" cannot be answered on its own. Twice a week is a good answer for twelve sets and a bad answer for four, because four sets split over two sessions is two sets a session, which is not enough of a stimulus in either one to be worth the client's drive to the gym.
What the evidence supports, and where it stops
The research here is more contested than most training topics, and it is worth stating the disagreement rather than picking a side and quoting only the studies that agree.
The best-supported position is that once weekly volume is equated, frequency itself has a modest effect on muscle growth. The meta-analysis by Schoenfeld, Grgic and Krieger in the Journal of Sports Sciences (2019), covering 25 studies, found no significant difference between higher and lower frequencies when volume was held constant, and concluded that for a given weekly volume people can choose a frequency by preference. More recently, the meta-regression by Pelland and colleagues in Sports Medicine (2026), pooling 67 studies and 2,058 participants, found that frequency's relationship with hypertrophy was compatible with a negligible effect — while its relationship with strength gains was clear and positive.
That last split is the interesting part. Both analyses point the same way for size, and both leave room for frequency to matter more for strength than for growth, which fits what most coaches see: clients get better at a lift by doing it often, and get bigger by doing enough of it.
None of this is settled. Earlier work, including Schoenfeld's own 2016 review in Sports Medicine, read the same territory as favouring at least twice a week per muscle, and the studies underneath all of these analyses are short, mostly supervised, and run on populations that look nothing like your roster. Treat the volume-equated finding as the most defensible starting position available, not as a closed question.
What frequency actually buys you
If frequency barely moves the growth number directly, why bother thinking about it at all? Because it changes how likely the client is to complete the volume you prescribed, at the quality you prescribed it.
Fresher sets. The tenth set for quads in a session is not the same set as the third. The load is lower, the effort rating is higher, and the client is grinding. Split across two days, both sessions get sets that look like the third one.
Better technique. Form falls apart at the back end of a long session for a muscle, and it falls apart in ways that are hard to see over video after the fact. Fewer sets per muscle per session means fewer of the ones you would have flagged on a remote form check anyway.
Sessions the client finishes. A 100-minute session gets truncated. Two 55-minute sessions get done. The last two exercises of a long workout are the ones that quietly stop being logged, and they are usually the accessory work you added on purpose.
More chances to progress a lift. Hitting a movement twice a week gives you twice as many opportunities to add load or reps, which matters most on the lifts where technique is the limiter. It also gives you twice as much data before you decide how to progress that exercise.
All four are practical benefits, not physiological ones. Frequency is a delivery mechanism that makes a given weekly volume easier to complete well, and that is a real reason to care about it without pretending the growth mechanism is different.
There is a ceiling on productive sets in one session
This is the constraint that makes frequency worth setting deliberately, and it is also where the evidence is thinnest, so treat what follows as coaching practice rather than a finding.
Somewhere past roughly six to ten hard sets for one muscle in a single session, the sets stop paying their way. The exact number moves with the muscle, the exercise and the client — ten sets of leg extensions is a different proposition to ten sets of squats — but the pattern is consistent enough to program around. Loads drop, reps drop, effort ratings climb without the weights moving, and the client is doing work that costs recovery without buying much.
You can see it in a log. Look at a client's set-by-set numbers within a session, not just the weekly totals. If the fourth set of an exercise is done with 20% less weight than the first at the same prescribed effort, the back half of that session is padding. That is a frequency problem dressed up as a volume problem, and the fix is to move sets to another day rather than to delete them.
The practical rule that falls out of this: once a muscle's weekly volume goes past about ten hard sets, split it. Below that, one session is usually fine and the second session is admin.
Two training days or five
Here is how the same weekly volume gets arranged across the days a client actually has. The frequency in the middle column is per muscle, not sessions per week.

The pattern across the table is that more days available means more total volume can be delivered comfortably, not that more days per muscle is inherently better. A client at four days who trains each muscle twice is in the easiest position, which is why upper/lower keeps being the answer for the working adult roster. The choice of split follows from this, not the other way around — choosing a workout split is mostly the exercise of fitting frequency into the days the client has.
Note what the two-day row is really saying. The constraint there is not frequency, it is total volume. A client with two sessions cannot deliver 16 sets per muscle at any frequency, so the programming job is to pick three or four priorities and give everything else a maintenance dose.
Their schedule decides this before you do
For most online clients you are not choosing a frequency. You are discovering one.
The client tells you they can train four days. Then their actual pattern over six weeks is three days most weeks, four in a good week, two when work is bad. If you wrote an upper/lower split that depends on four sessions to deliver the week's volume, what they are running is not your program — it is your program with a quarter of it missing, and it is missing the same quarter each time, because people drop the last session of the week rather than a random one.
Two things follow. First, write the program for the number of days the client reliably hits, not the number they hope for. A three-day program completed is better than a four-day program run at three. Second, build the week so that a missed session costs the least: put the priority muscles early in the week and the accessory volume late, so what gets dropped is what mattered least.
You need the completion data to do either. On Fitsly, a client's training history shows each session as completed or missed and gives completion stats for the last 7 and 30 days, so the pattern is visible without you reconstructing it from memory. Clients can also move a scheduled session to another day themselves, which is worth leaving on — a workout shifted from Wednesday to Thursday is a workout that happened, and it shows up as one.
Where frequency earns more attention
There are cases where it is worth spending real thought on, and they are narrower than the internet suggests.
Strength as the goal. Both meta-analyses above are more favourable to frequency for strength than for size, and practice agrees: a client who squats twice a week gets better at squatting faster than one who squats once. If the client's goal is a number on a lift, more exposures to that lift is a defensible reason to raise frequency.
Technique-limited movements. Anything where the client is still learning the pattern benefits from more attempts, and more attempts means more sessions, not more sets in one session — fatigue is the enemy of learning a movement.
Working around an injury. A cranky joint often tolerates the same weekly volume better in smaller doses. Splitting the work across more days keeps per-session load on the tissue lower while holding the weekly total, which is one of the more useful levers when programming around a client injury.
Very high volume. If a client is genuinely running 20-plus sets for a muscle, one session is not viable and the decision makes itself.
Outside those cases, any frequency between once and three times a week for a given muscle is defensible, and the difference between them is smaller than the difference between a client who trains and a client who does not.
The argument costs more than it returns
Frequency consumes a disproportionate share of coaching attention. It is easy to argue about, sounds technical, and produces confident positions that cannot be tested against a client's log in any reasonable timeframe. Meanwhile the things that actually determine whether a client grows — whether they train at all, whether the sets are hard, whether the load goes up over a block, whether they eat and sleep enough to recover — are less interesting to debate and much more responsive to coaching.
A useful check on where your attention is going: if you can name a client's exact frequency per muscle but cannot say what percentage of their prescribed sessions they completed last month, the attention is in the wrong place.
